How can 5 Day Fast help you lose fat without losing muscle mass?
Summary
The 5 Day Fast programme effectively encourages fat loss by putting your body into ketosis. Unlike crash diets, your body uses stored body fat and ketones as fuel, which helps maintain muscle mass. A proper transition, healthy eating, and enough protein intake after the programme are crucial for lasting results.
Under the right conditions, 5 Day Fast can support fat loss while maintaining muscle mass. Unlike classic calorie restriction, your body shifts more towards burning fat, while certain mechanisms that support muscle retention remain active. However, these benefits depend heavily on how you apply the programme, and especially on the period afterwards.
How does 5 Day Fast affect fat burning and muscle retention?
During 5 Day Fast, your body gradually switches from a metabolism that mainly relies on glucose and carbohydrate stores, to a state of ketosis.
In this state, fats become the primary energy source and your body also starts producing ketones as an energy source for your brain.
This metabolic shift leads to several effects:
a clear increase in the burning of your body's own fat
less reliance on glucose
a lower reliance on proteins as an energy source
Specifically, the distribution of energy sources changes: your body gets more energy from the fat stored in your body and less from carbohydrates and proteins.
That doesn't mean the use of proteins stops completely.
Your body keeps making glucose through gluconeogenesis, mainly from amino acids, because certain tissues still need glucose. However, that need decreases thanks to the greater use of fats and ketones (1).
Why can fat loss happen without muscle loss?
Under normal circumstances, your body mainly uses glucose to produce energy.
When less glucose is available:
your body first uses glycogen, the quick energy store in muscles and liver
gluconeogenesis is then activated, producing glucose from other substrates, especially amino acids from proteins
the use of proteins increases, which can stimulate muscle breakdown
That explains why muscle loss often occurs with classic (crash) diets.
During the 5 Day Fast programme:
you keep moving/training, but at a lower intensity than normal
you eat fresh products of high quality, albeit in limited amounts
ketones and body fat form an alternative energy source
meaning your body doesn't need to convert muscle mass to get energy
which prevents muscle breakdown (2)
💡 The 5 Day Fast programme also contains glycerol, a substance released during fat burning that your body produces when you enter a fasting state. Glycerol serves as an alternative energy source and helps you use fewer amino acids for glucose production (muscle breakdown). In this context, it contributes to the retention of muscle mass during 5 Day Fast, without being the main cause of this effect.
Fat burning and metabolic efficiency: what changes?
One of the main effects of the programme is an improvement in metabolic efficiency. In other words: how efficiently your body uses energy sources.
Your body becomes more efficient at using fat as fuel. And unlike carbohydrates, fat reserves are much larger.
💡 By comparison: a 70 kg adult with about 15% body fat carries an average of 10 to 12 kg of fat mass. Since 1 kg of fat represents about 7,500 to 7,700 kcal, that corresponds to about 75,000 to 90,000 kcal of stored energy.
Energy production becomes more stable and large fluctuations in energy levels decrease.
For people with too much body fat, this ensures a sustainable and manageable reduction in body fat percentage.
In ketosis, your body uses much more fat as fuel, stimulating real fat loss instead of just general weight loss, which in classic diets often includes muscle and water loss as well. Before you enter ketosis, you first lose a lot of water that is 'held' by glycogen. Because you always use your glycogen first, you therefore always lose water first. That is always the first weight loss and where many people/diets stop. 5 Day Fast then actually carries on and brings you into a controlled state of Ketose.
These metabolic adaptations have been observed in various fasting and energy restriction protocols, including improved fat oxidation (being able to use body fat as an energy source) and metabolic flexibility (being able to switch between carbohydrate and fat burning) (1)(3).
When can 5 Day Fast support weight loss (and when not)?
5 Day Fast leads to weight loss from the start, mainly due to a lower calorie intake and emptying of glycogen/carbohydrate stores, along with water loss.
However, that initial weight loss doesn't automatically mean that mainly fat is being lost.
What really counts is how your body adapts during the programme and how stable that result remains afterwards.
During the programme:
the energy deficit ensures quick weight loss, initially mainly water loss
fat burning gradually increases
your body increasingly switches to fat as fuel
After 5 Day Fast, even when you restart normal eating, your body can keep using fat more efficiently… How long that lasts is up to you.
In other words: 5 Day Fast trains your body to use body fat better as an energy source.
A nutritional strategy after the programme, with a focus on healthy choices and enough protein, can help support fat loss longer and more stably.
💡 Muscle mass plays an important role in resting metabolism. The more muscle mass you have, the more energy your body uses at rest.
How do you use 5 Day Fast for fat loss without muscle loss?
To ensure that weight loss comes mainly from fat mass:
choose one or more things you want to change after 5 Day Fast. Your 'low-hanging fruit' and avoid overcompensating after the programme (overeating or rebound eating)
ensure sufficient protein intake after 5 Day Fast (about 1.6 to 2.2 g/kg body weight per day)
gradually build up intensive training again over a period of 5-10 days
Without this approach, part of the lost weight can quickly return.
When can it lead to muscle loss?
Muscle loss can increase when:
a large calorie deficit is maintained for too long after 5 Day Fast
protein intake is insufficient after 5 Day Fast
training too hard during or directly after 5 Day Fast (too much intensity or too long heavy sessions)
The available energy then drops, while physiological stress rises, which can lead to muscle breakdown.
Who benefits from 5 Day Fast for fat loss?
5 Day Fast is interesting for:
people who want to improve their fat percentage
athletes who want to boost their fat-burning engine and lose fat without losing muscle mass
people who already have a healthy lifestyle, but are looking for a reset/even more improvement
However, it is less recommended:
with low energy availability or periods of high stress
during periods of great fatigue
in situations with increased recovery needs, such as injuries or illness
for pregnant or breastfeeding women
Can you lose weight without losing muscle mass with 5 Day Fast?
5 Day Fast helps people with too much body fat with a sustainable and manageable reduction in body fat percentage. If your fat percentage is already balanced, it helps to maintain this balance and 'trains' your body to be metabolically flexible.
What makes the difference:
you learn to use body fat better as an energy source
which lasting changes you can hold onto after 5 Day Fast
do 5 Day Fast again when you feel ready for it (and might have fallen back into some old bad habits)
When used correctly, it can maximise fat burning while muscle mass is maintained. When applied incorrectly, it can give too much stress that your body can't do much with.
